Ask five different people how much protein they need and you'll get five different answers, usually pulled from whatever influencer they follow that week. The truth is less exciting but a lot more useful. Official dietary guidelines put the minimum at around 0.8 grams per kilogram of body weight, but that number was designed to prevent deficiency in a sedentary person, not to support someone who trains regularly or is trying to build muscle.

If you're active, most research on resistance training and recovery points to somewhere between 1.6 and 2.2 grams per kilogram of body weight per day. So a 75kg person training a few times a week is probably looking at somewhere between 120 and 165 grams daily. Going above that range doesn't seem to add much extra benefit for most people, despite what some old-school bodybuilding advice suggests. More isn't always better, it's just more.

Where people usually go wrong isn't the total number, it's the distribution. Eating a small breakfast, a light lunch, and then trying to cram 80 grams of protein into dinner isn't ideal for muscle protein synthesis, which responds better to protein spread across three or four meals rather than one big hit. Aiming for roughly 25 to 40 grams per meal is a reasonable rule of thumb, adjusted for your size and goals.

This is where a good quality protein powder earns its keep, not as a replacement for real food but as a practical top-up. A scoop of whey protein isolate or whey protein concentrate after training, or added to a meal that's a bit light on protein, is an easy way to close the gap without overhauling your whole diet. If you're training later in the evening, a slower digesting option like micellar casein or complex protein can help keep amino acids available overnight.

Plant based eaters aren't left out either. Pea protein isolate and blended plant protein powders have come a long way and can sit comfortably in that same 25 to 40 gram range per serve, though it's worth checking the label since plant proteins sometimes need slightly larger serves to match the essential amino acid profile of whey.

It's also worth remembering that protein needs aren't static. Someone in a calorie deficit trying to preserve muscle generally needs more protein relative to their intake than someone eating at maintenance, since protein helps protect lean mass when total energy is lower. Older adults also tend to need more per kilogram than younger people, because muscle becomes a bit more resistant to the signal protein sends as we age.

None of this requires obsessive tracking forever. Weigh and log your food for a week or two to get a feel for where you land, adjust your meals or add a shake where needed, and then go back to eating like a normal person who happens to know roughly what's on their plate. If you have kidney issues or another condition that affects protein metabolism, talk to your doctor before making big changes, since the general guidelines above are aimed at otherwise healthy, active adults.
